Why Cycles Matter
Sleep consists of 90-minute cycles where brain activity fluctuates between deep sleep (NREM) and dreaming (REM). Waking up in the middle of a deep sleep cycle leads to grogginess (sleep inertia). Waking up at the end of a cycle ensures you feel refreshed and alert.
Sleep runs in cycles of roughly 90 minutes, moving from light sleep through deep sleep into REM. Waking at the end of a cycle feels far better than being pulled out of the middle of one, which is why seven hours of sleep can leave you groggier than six and a half. This calculator works backwards from your alarm, or forwards from bedtime, to the cycle boundaries.
How the bedtimes are calculated
Wake time − (number of cycles × 90 minutes) − time to fall asleep. The calculator assumes 14 minutes to fall asleep (the average for healthy adults; adjust it if you know yours) and lists bedtimes for four, five and six cycles, i.e. 6, 7.5 and 9 hours of actual sleep. Cycle length varies between about 80 and 110 minutes from person to person and lengthens slightly through the night, so treat the times as 15-minute windows rather than exact moments.
When to use this calculator
Use it when your wake time is fixed by work or school and you want to choose a bedtime that lands on a boundary. Use the reverse mode after a late night to pick the least-bad alarm time. Adults need seven to nine hours; consistently choosing the four-cycle option is a schedule for sleep debt, not an optimisation. If you regularly wake before the alarm or feel unrefreshed after nine hours, the issue is sleep quality, and a doctor is more useful than a calculator.
Worked example
With a 6:30 am alarm, six cycles means falling asleep at 9:30 pm, so lights out around 9:15 pm. Five cycles gives an 11:00 pm sleep time (in bed by about 10:45 pm), and four cycles puts you at 12:30 am. If you get into bed at 11:30 pm and take the usual 14 minutes to drift off, the calculator suggests alarms at 5:15 am (four cycles), 6:45 am (five) or 8:15 am (six), rather than the 7:00 am that would wake you mid-cycle.
